The short answer: 10 to 20 minutes. That is long enough to restore alertness and short enough to avoid the heavy, disoriented feeling that follows longer naps. But the reason why is worth understanding, because it also explains when a 90-minute nap is the better choice.
Sleep moves through stages in a cycle lasting roughly 90 minutes. The first few minutes are light sleep (stage 1 and 2), from which you wake easily and feel refreshed. Somewhere around the 20–30 minute mark you begin dropping into slow-wave deep sleep. Waking from deep sleep produces sleep inertia — the groggy, slightly confused state that can last 30 minutes or more and often leaves you feeling worse than before you lay down.
So the nap length question is really about one thing: wake up before deep sleep, or sleep long enough to come all the way back out of it.

The pattern is not linear. A 30-minute nap is frequently worse than a 20-minute one, because it lands you squarely in deep sleep at the moment the alarm goes off.
Because the difference between 20 and 30 minutes matters this much, guessing is a bad strategy. Use the 20 minute timer for a standard power nap, the 15 minute timer if you fall asleep fast, or the 90 minute timer for a full cycle. Add a couple of minutes to account for the time it takes to actually drop off.
Early afternoon — roughly 1 PM to 3 PM. This is when most people experience a natural dip in alertness, part of the normal circadian pattern rather than a consequence of lunch. Napping in this window works with your body rather than against it.
Avoid napping after about 4 PM. Late naps reduce sleep pressure — the accumulated drive to sleep that builds through the day — and make falling asleep at your normal bedtime harder, which starts a cycle of poor nights and compensatory naps.
A genuinely effective trick: drink a cup of coffee immediately before a 20-minute nap. Caffeine takes about 20 minutes to reach peak effect, so it kicks in exactly as you wake. Several studies have found this combination produces greater alertness than either the coffee or the nap alone. It sounds like folklore but the mechanism is straightforward.
If you have insomnia, daytime napping usually makes it worse by reducing the sleep pressure you need at night — most sleep clinicians advise against it during treatment. And if you consistently need a long nap every day to function, that is a signal to look at your night-time sleep rather than to optimise the nap. Persistent daytime sleepiness despite adequate time in bed is worth discussing with a doctor.
Set a 20-minute timer, nap between 1 and 3 PM, drink coffee first if you have it, and get up when the alarm sounds rather than drifting. If you are genuinely sleep-deprived and have the time, go the other way and take a full 90 minutes. The lengths to avoid are the ones in between.
